A wobble board is an exercise device used to improve balance, functional strength and mental focus. Wobble boards have a flat surface supported over a less stable cylinder, spring, or ball. Balancing on the flat surface challenges your muscles and proprioception as your body and mind adapt to moving on the unstable support below. Wobble boards are available in different sizes and shapes and can be modified for different ability levels. Other balance devices such as balance balls, cushions and rocker boards provide similar benefits.
Proprioception is your ability to sense your environment and adjust the positions of your body accordingly. It is what allows you to hit a tennis ball, hold a weight or stand on one foot, for example. Proprioception must be developed in the same way strength and aerobic capacity are – by progressing to more difficult challenges only after you’ve developed the basic skill. Balance training should begin on the floor. Once that becomes easy, add challenges, progressing from static to dynamic exercises. The instability of a wobble board adds a dynamic component to your balance training, forcing greater neuromuscular activation to further develop your proprioception. The results are better balance and stability, the ability to change directions more quickly when needed and more finely-tuned motor skills.
Another important benefit of using a wobble board is improved functional strength. Functional exercise helps your muscles work better in everyday activities. No individual muscle functions alone, so exercise should include a variety of movement patterns for best results. Functional exercises done on a wobble board challenge multiple muscles and joints to stabilize and adjust themselves. Because your core muscles contract whenever you are in an awkward or unstable position, just standing on a wobble board will develop core strength and improve lower body strength. Holding a plank position with your hands on the board will develop core and upper body strength. Using the wobble board to do squats, lunges and pushups will increase the dynamic properties of these exercises for greater challenge.

To balance properly, you must learn how to keep your center of gravity aligned over your base of support. Challenging your balance forces the left and right halves of your brain to communicate more, thus improving sensory integration and coordination. If you then move an arm or leg across the mid-line of your body while on the wobble board, you further challenge this neuromuscular communication. By doing slow, controlled balance exercises on wobble boards, you will increase your self-awareness and instill a sense of calmness to improve your mental focus.
By developing proprioception, strength and focus, wobble board exercises help you react to sudden changes in your environment, thus reducing the risk of injury. Ankle sprains are common in many athletes. A review published in the International Journal of Risk and Safety In Medicine reports that wobble board training can help prevent repeat ankle sprains in athletes with a history of ankle sprains. Muscles on the bottom of your feet contract more readily with greater postural demand, as is required on a wobble board. Working these muscles is beneficial, because they are essential for optimal posture and movement function.

Gait is the pattern of movement that you use when you walk or run. It is an important functional movement that requires coordination of your core and limbs. Multiple muscles, tendons, ligaments and bones work synergistically to coordinate movement and stability between your lower and upper extremities during the gait cycle. The latissimus dorsi is a muscle that helps control the upper extremities. It works closely with the gluteus maximus, which helps control the lower extremities.
The latissimus dorsi is the largest muscle in your body. Together, the right and left sides of the latissimus dorsi form a large triangle across your back. One corner of the triangle attaches under your right upper arm bone — your humerus — and extends across your back to your spine. A mirror image continues to the underside of your left humerus. The right and left sides come together at the spine to form the third corner of the triangle, which points downward ending at your sacrum. This muscle extends your arms at the shoulders. It also rotates and adducts your shoulders.

The Latissimus Dorsi Muscle
When you walk or run, your neuromuscular system coordinates movement between your muscles and connective tissue to avoid excessive force on individual muscles or joints. The latissimus dorsi works with the gluteus maximus to stabilize your torso as you extend your back hip and push off your toes to swing that leg forward. When the gluteus maximus on your back leg activates, it extends and rotates the hip. At the same time the opposite side latissimus dorsi engages to extend and rotate your shoulder to stabilize your upper body in the opposite direction.
Imagine a big X painted on your back, from the right shoulder to the left hip and from the left shoulder to the right hip. When you take a step, one diagonal shortens while the opposite diagonal lengthens. When your gluteus maximus engages on one side to lift your leg behind you, the opposite latissimus dorsi also engages to bring the opposite arm back. This provides stabilization of your torso, especially the sacroiliac joint.
Gait can be broken down into two primary phases: the stance phase and the swing phase. Different muscles are responsible for movement and balance during each phase. The latissimus dorsi and gluteus maximus engage during the stance phase. During the stance phase you must be able to balance over one leg. You make initial contact with your heel touching the floor in front of you, then shift your weight over the new leg. As you do this, the latissimus dorsi and gluteus maximus provide diagonal stability of your torso, shortening one diagonal of the X. This allows you to balance over a single leg. Then, as the other leg comes forward and you prepare to push off the back foot, the two muscles engage to control rotation and push off through the toes to propel your back leg forward into the swing phase.

Although walking and running seem like simple movements, they are a complex combination of neuromuscular and mechanical patterns. There are two phases of a gait cycle: the stance phase and the swing phase. To improve gait, you must train the neuromuscular system to function optimally through both of these phases. This requires simultaneous coordination of multiple joints and multiple planes of motion. You must have adequate strength, range of motion and timing in all the joints involved. Repeat the following exercises 10 to 12 times on each leg. As you do these exercises, stand erect and hold onto support if needed.
Side Step: Shift your center of gravity over one foot and lift the other foot off the floor. Move the lifted leg out to the side, away from your standing leg. Lower the big toe to the floor and then roll the rest of the foot down as you shift your center of gravity over the new foot. Push up off the other foot to balance.
Crossover Step: Balance over one foot and lift the other foot off the floor. Cross your leg in front of the standing leg and lower the toes down to touch the floor. Roll the rest of the foot down. Lift the knee again and return to starting position.
Hip Swing With Knee Extension: Balance over one foot and lift the other knee. Extend the knee, reaching your toes toward the wall in front of you. As you do this, reach the same-side arm backward and the opposite arm forward. Bend your knee and swing your hip behind you to about a 30-degree angle, switching the arms with it. Extend your knee again so your toes are pointing toward the floor behind you. The same-side arm will now be forward. Do not arch your back.
Stir the Stew: Shift your center of gravity over one foot. Bend the other knee and lift it in front of your body. Point your toes on the lifted leg. Rotate your lower leg clockwise as if you were stirring a big pot of stew. Practice making perfectly round circles both clockwise and counterclockwise, moving from the knee and hip.
Point and Flex: Point your toes away from your body to straighten your ankle, then flex your ankle, bringing the toes toward your shin so your ankle is bent and your toes are curling back toward you.
Ankle Circles: Draw clockwise and counterclockwise circles with your foot, rotating from the ankle in a smooth motion.
Towel pickup: Stand barefoot and place a small towel on the floor in a loose pile. Balance over one foot and use your toes on the other foot to pick up the towel. Move the towel over to the side a few inches and then drop it to the floor.
Toe raise: Stand with your feet hip-width apart. Stabilize your core and shift your center of gravity forward over your toes. Push your heels off the floor as you shift your torso forward. Slowly roll your heels back down to the floor. Move with control.

]]>While certain types of exercise increase bone density, the current debate is over the type of exercise that increases it most effectively. Multiple key studies from around the world have conclusively proven that five key exercises improve bone density in the hip and spine and therefore are effective in the battle against osteoporosis. These exercises are forward lunges, side lunges, squats or sit-to-stands, stepping up and down on a step or using stairs, and jumps or toe raises with heel drops.
The phrase “weight-bearing exercise” has become an increasingly popular way to help people understand bone-building exercises, but it doesn’t fully explain the type of stimulus bones need. To increase bone density, exercise must be different from and greater than daily activities. If you have been inactive and start a walking program or switch from walking to running, your bones will initially respond by improving density, but after a couple of weeks, the stimulus becomes normal and your bones no longer need to adapt. Bone density responds better to short bouts of increased mechanical loading. In other words, ongoing repetitive movements common to aerobic exercise are not effective at increasing bone density, even if they are weight-bearing activities. After the first minute or so of repetitive loading, the cellular response of bones switches off. On the other hand, lunges and squats are the kind of weight-bearing exercises that do build bone density.
To increase bone density, you have to surprise the skeletal system with diverse exercises that require unfamiliar loading patterns or changes in movements. Your bones will adapt to new and different forces from a variety of angles, but only the bones that are directly stressed will adapt. The two primary ways to add stress to bones are to increase force and add impact. Squats increase force by tugging on the muscles that attach to the bones. Forward, diagonal and side lunges increase force by tugging on the bones from different angles. They also add impact when you step down into the lunge.
Both squats and lunges are compound exercises, meaning they incorporate multiple movements and use more than one joint. Because of this, they are often difficult to perform correctly in the beginning, before your neuromuscular system is familiar with the motion. It’s a good idea to have a personal trainer or physical therapist evaluate your form. Start simply and perfect your form before increasing the difficulty. To safely squat, keep your knees aligned over your ankles throughout the squat. The easiest way to do this is to squat with your calves against a chair. Squatting with your toes and knees facing forward and your feet greater than hip-width apart will increase balance during the squat, place less stress on your knees and improve strength in your hips. To lunge safely, keep the lunging knee aligned over the ankle. Lunging up onto a step will place less stress on your knees.
Once you can easily repeat three sets of 15 repetitions without pain, advance to more difficult variations, switch between exercises in a set and vary the tempo. You can also start adding weight in 1- to 2-pound increments. To add weight, hold dumbbells or wear a weighted belt or vest. For each new weight, start with one set of 10 to 15 repetitions and work up to three sets of 15.

Squats and lunges are both functional exercises. Functional exercises challenge multiple joints, muscles and neural pathways to train your body to function optimally on a daily basis. Your bones, muscles and connective tissue adapt to the new and different forces when you move through a variety of angles. Because of this, both squats and lunges play an important role in any exercise routine.
Have you ever slipped and felt yourself falling backward only to wonder if you could avoid a fall? Maybe you’ve caught your toe on a tree root or curb and started to fall forward or to the side. By practicing squats and lunges regularly, your neuromuscular system will know what to do, so instead of falling, you can return to your activity. Squats train your body to stabilize if you are falling backward and teach you how to safely pick things up. Lunges prevent falls to the front or side and improve gait.
Stand with your feet at least hip-width apart, your toes and knees facing forward and the backs of your calves against a chair that won’t slide. This will teach you how to maintain hip, knee and ankle alignment throughout the squat. Shift your hips back as if you are going to sit down. As your hips move back, let your knees hinge around the seat of the chair and your torso tilt forward. Your weight will shift over your heels. Look at a point in front of you and bring your hands up for balance. With your knees still touching the chair, lower your rear a few inches. Then, slowly shift your hips forward and tilt your torso upright to return to standing. With practice, you will be able squat correctly without the chair.
Forward, backward, diagonal and side lunges are all part of a well-rounded exercise program. Start with a forward lunge onto a step. Stand 1 to 2 feet away from a step with your toes and knees facing forward. Shift your weight over one foot. Lift the other foot off the floor and place it on the step, heel first. As you do this, roll your back heel off the floor and bend your back leg’s knee. If you can’t see your toes on the front foot in this position, shift your weight back until you can. Push off the front leg and shift your weight backward to return to the starting position. Once you are comfortable with the movement, add variety. Lunge forward onto the floor; lunge diagonally, turning your hip out to a 45-degree angle; lunge backward by reaching your lifted foot behind you in a giant step; or lunge to the side. To keep your knees aligned in a side lunge, place your big toe down first, followed by your little toe and heel.
You don’t have to spend hours exercising to obtain benefits. With functional strength training, it’s better to sprinkle your exercises throughout your daily routine. Place a chair against a wall. Every time you walk by that chair, do three squats with your calves touching it. When you come to a step, take a minute to lunge forward or sideways onto the step with each leg. When you are out on a walk, add some forward, side, diagonal and backward lunges, always focusing on correct form.

You know it’s important to have a strong core: Your core muscles stabilize your spine, assist with balance and coordinate movement between your ribcage and pelvis, allowing for greater overall strength and ease of movement. But core-strengthening exercises can be tough. Change your focus and look at exercise a whole different way: You can strengthen your core muscles anywhere — even at the office. Schedule a movement break at least once an hour.
Add some fun to your workday by looking at everyday office equipment through a child’s eyes. That desk chair isn’t just a chair — it’s a rolling, swiveling exercise machine. The tilting footrest under your desk is a perfect wobble board or wedge on which you can practice balancing. Even the water bottles that you drink from become an exercise prop when you change your focus.
Your core muscles activate whenever you are in an awkward or unstable position, so stand on one foot, push up onto your toes or balance on an uneven surface while you are talking on the phone. High-heeled dress shoes can be an exercise prop; simply slip off one shoe and balance on the other one, swinging the free leg forward, back and out to the side. Slip off both shoes, pull the footrest out from under your desk and balance on it. If your footrest pivots, use it as a wobble board by placing your feet toward the edges and rocking it side to side, then balance on one foot over the center of the footrest. If it’s a wedge-shaped footrest, balance in different positions on the board. Most offices allow you to bring in personal items, so tuck an inflatable balance disc under your desk. When it’s time for your break, stand on it with one or both feet while you swing your arms forward, backward and overhead.
If you have a chair with wheels or a seat that swivels, perform a seated torso twist, turning your ribcage one direction and your hips the other. Do a few seated crunches. Place your hands behind your head, hollow your abdominals and crunch forward 30 to 45 degrees. If you brought an inflatable disc to stand on, place it on your chair and sit on it while you work. The uneven surface will force your core to stabilize.
Your core muscles respond to isometric resistance by stabilizing. An isometric contraction is one where the muscles are held at a constant length. Fill two water bottles about half full. Place a water bottle under each arm between your upper arms and ribcage about 2 inches above your elbows. Make sure your elbows are in line with the seam on the side of your shirt and squeeze the bottles against your ribs. As you squeeze, pull your belly button in toward your spine. Hold the contraction for a few seconds, then release. Repeat 10 to 12 times. Then squeeze the water bottles as you walk or balance. Make sure you relax your shoulder and back muscles and move fluidly.

The gluteus maximus is the largest muscle of the buttocks. It is the muscle that forms the rounded shape of your buttocks and is a major contributor to your ability to stand erect and walk with correct gait. The gluteus maximus works with other muscles to create movement and stabilize your lower body. When you strengthen this muscle correctly, it will improve your posture, balance and gait, plus your ability to stand up from a seated position.
The gluteus maximus helps move the thigh bone and pelvis. When it contracts, a strong gluteus maximus causes the hip to extend, pointing the knee down, in line below the pelvis. It also rotates the thigh outward and scoops the pelvis under, into a posterior tilt. But muscles don’t just create movement, they also help stabilize your joints. The gluteus maximus helps control flexion and internal rotation of the thigh at the pelvis, assists with balance as you walk and helps maintain a neutral pelvis when you are standing.
A well-conditioned gluteus maximus engages when a powerful extension of the hip is required. It’s often called an “anti-gravity” muscle because it helps your body function against the force of gravity. It extends the hip from a fully flexed position when you are working against gravity — for example, when you stand up from a seated position or climb stairs. The gluteus maximus also engages when your hip hyperextends — moving your leg behind your body in activities such as running, dancing and swimming.
Another essential action of the gluteus maximus is to help you regain an erect standing position after movement, by pulling the back of your pelvis downward. This downward stabilization helps you maintain a neutral pelvis and avoid overarching your lower back. It works closely with the psoas muscle to create an upright posture. The psoas muscle flexes the hip, lifting the knee in front of your body, while the gluteus maximus extends the hip, bringing the leg backward, behind your torso. It’s important to balance strength and flexibility between these two muscles. Without this balance, your posture will suffer.
The gluteus maximus assists with the movement of walking and running but is more active with the powerful forces required for running. The moment your heel strikes the floor, your gluteus maximus engages, initiating hip extension, keeping your torso upright, decelerating the leg swing and slowing the forward motion of your body. In other words, a strong gluteus maximus is important for control of your body during forward locomotion. If the gluteus maximus is weak, your torso will lurch backward at the moment your heel strikes the floor, forcing other muscles to compensate.
The “International Journal of Sports Physical Therapy” published a report that studied the activation of the gluteus maximus and medius muscles during 18 different exercises. The study found that a front plank with hip extension was the most effective exercise for activating the gluteus maximus. Other top exercises for this muscle include the gluteal squeeze, side plank abduction with the dominant leg on top, side plank abduction with the dominant leg on the bottom and the single-leg squat.

If you have ever slipped and fallen backward, you know that a fall can happen quickly and unexpectedly. You can prevent backward falls by practicing sit-to-stand chair exercises. Not only will these exercises prevent falls, they will strengthen the muscles in your legs and core, leading to better balance and posture. Physical therapists often recommend these exercises for people who’ve had knee or hip surgery, older adults with mobility limitations, and rehabilitative patients who have been bedridden. When practiced daily, sit-to-stand chair exercises improve scores on the Berg Balance Scale, a test that measures balance and fall risk in older adults.
Counterbalance is a load or force that offsets an opposing load. When you use the principle of counterbalance, the sit-to-stand exercise is simple. Imagine a plumb line hanging down from the ceiling, through the center of your head and the center of your body, down to the floor between your feet. This is your line of balance. To use counterbalance, you must maintain similar loads on opposite sides of your line of balance. If you shift part of your body forward or carry a heavy object in front of you, you must offset that load by moving part of your body behind. Your muscles don’t have to work as hard and your joints aren’t strained when the loads in both directions are perfectly balanced over the base.
An easy way to apply the principle of counterbalance to sitting and standing is to remember the phrase “nose over toes.” As you push your bottom back to sit down on a chair, bring your chest and arms forward in counterbalance. When you do this, your nose will line up over your toes. The same trick applies when you stand up. From a seated position, reach your chest and arms forward in front of you until your nose is in line over your toes, then simply shift your hips forward to stand upright.
If your legs are weak or you have back pain, full sit-to-stand chair exercises can be very difficult. To strengthen your muscles and learn the correct movement, start with a mini squat. Stand with the backs of your calves touching the front of a sturdy chair that won’t slide backward. In a smooth movement, push your bottom backward a couple of inches and bend your hips to bring your chest and arms forward in counterbalance. As you push your bottom back, your knees will bend like a hinge around the chair seat into a mini squat. It is important to keep your calves touching the chair throughout this exercise.
To do a full sit-to-stand chair exercise, sit on a sturdy chair with your feet flat on the floor. If you cannot place your feet on the floor, shift your body forward until you can. Keep your knees aligned over your heels by pushing your hips back in counterbalance as you bring your chest and arms forward and your nose over your toes. Continue to reach your upper body forward until you feel your bottom start to lift off the chair seat. Then push your heels down into the floor and shift your hips forward. Let your torso tip upright as your hips come forward into a standing position. To return to sitting, stand with the backs of your calves touching the chair seat in the same manner you did for the mini squat. Push your bottom back, continue past a mini squat and slowly lower your bottom to the chair. Then tip your torso upright into a seated position.

The word BOSU actually stands for “both sides up.” True to its name, it can be used with the ball section facing up or down. Because you recruit numerous core muscles to balance on its unstable surface, a BOSU ball is a good tool for training the oblique muscles — the fan-like muscles that wrap around the sides of your waist down to your lower back. These muscles are responsible for rotating, flexing and side bending your torso. They also provide stability for your torso during balance exercises.
Whenever you are in an awkward or unstable position, such as balancing on a BOSU, you should practice abdominal bracing to stabilize your spine. When done correctly, abdominal bracing activates the internal and external obliques. To brace your abdominals, roll your shoulders backward and down and then forward. Tilt your pelvis into a neutral position by pulling your bellybutton in toward your spine. Then exhale with an open throat, as if you are breathing fog onto a mirror.
Start your BOSU training with balance exercises. Hold each position for up to one minute. You can kneel or stand on a BOSU with the flat base on the floor. Once you are comfortable standing, progress to balancing on one leg. For a greater challenge, turn the BOSU over so the rounded side is down and balance on the flat surface. It’s a good idea to practice this by a wall for support. Front planks on a BOSU force you to stabilize your core, thus engaging your obliques. For a more advanced front plank, flip the BOSU over so the rounded side is down. Hold onto the side handles of the base and push up into a plank position. Side planks will target your oblique muscles even more. Start in a side plank with your knees bent and your forearm resting on the BOSU. Lift your hip up so you are balanced over your lower knee. To do a more advanced version of the side plank, extend the arm and leg that are not resting on the BOSU and floor and lift up to balance over your palm and the outside of your lower foot.
BOSU exercises can be complex functional exercises that challenge your balance and your muscles and joints. Some BOSU exercises that will target your oblique muscles include side crunches, side planks with leg lifts, side planks with torso twists, bicycles, medicine ball torso rotations and push-ups. It is advisable to work with a personal trainer to learn the correct technique for these exercises.
You should train your abdominal muscles 3 to 5 days per week. A daily workout is optimal. This will help counteract the tightening of your lower back and hip flexor muscles that can develop from a sedentary lifestyle. Do 10 to 20 repetitions of each complex exercise and do 3 to 5 repetitions of each balance exercise, holding the pose for up to a minute. There is no ideal order for performing core exercises. Your goal is to challenge your body to respond and adapt to new stimuli — variety is the key.

If you’ve ever seen a mime trying to escape his invisible box, you’ve seen a playful example of an isometric contraction. Isometric exercises are strength-training exercises that involve the contraction of a muscle against an immovable resistance. While the mime’s resistance is imaginary, you use the floor for resistance when doing an isometric plank. The isometric plank exercise provides core stability, improves posture and protects your lower back.
“Iso” means same and “metric” means length, so isometric literally means “same length.” The static tension of isometric exercise strengthens the muscles at the same length — in the position in which they are held. This can be beneficial when rehabilitating an injured joint or as a technique to improve fluid movement by overcoming weaknesses within a range of motion. It’s also a good exercise technique for training the core muscles, which often must remain stable as your arms and legs move. Because isometric exercises don’t move the joint through a full range of motion, you should hold isometric contractions in various positions and at varying angles to obtain maximum benefit.
Start with a half plank. Lie on your stomach with your elbows on the floor, directly below your shoulders. Engage your abdominal muscles to stabilize your torso and keep your back from arching and lift your body off the floor. You should be balanced between your knees and elbows with a straight back. To do a full plank, lie on your stomach like you did for the half plank but flex your ankles so your toes are on the floor. Lift your body off the floor so you are balanced between your toes and elbows. Again, your body should be in a straight line. Once you can hold the plank position for a full minute, place your hands directly below your shoulders, palms down, and push up to balance on your toes and palms as if you’re at the top of a pushup. You can increase the challenge even more at this point by lifting one foot off the floor. And don’t forget to breathe as you hold the plank so your blood pressure doesn’t rise.
To safely maintain the plank pose, you have to pull your belly button up toward your spine. This action, called abdominal hollowing, activates the deeper, stabilizing muscles of the core. The muscles that benefit most from an isometric plank are the transverse abdominis, obliques, rectus abdominis and erector spinae. Depending on the position you hold, the plank pose may also strengthen muscles in your wrists, arms, shoulders, chest, feet, legs and buttocks.
Support for your back requires stability throughout the core. Many people who suffer from chronic lower-back pain have weak core abdominal muscles. The deepest abdominal muscles, the transverse abdominis, stabilizes the lower back before movement of your arms and legs occurs. This function is critical to avoid excessive or unnatural movement of the joints in your lower back. You contract this muscle when you hollow your abdominals in the plank pose. The inability to maintain an isometric contraction of this muscle leads to poor posture and overuse of other muscles, which can cause back pain. Regular training of the core, including doing the isometric plank exercise, can help overcome these imbalances.
